The standard length for a marathon is 26.2 miles. According to RunRepeat, less than 1% of the U.S. population has completed one, so finishing puts you in an elite group. With the right knowledge, you can finish without injury. Here’s how to prepare.
The right shoe feels comfortable, improves biomechanics, and lowers injury risk. Go to a specialized running store for a gait analysis to learn your foot type and how your feet land (pronation, supination, or neutral). Avoid flimsy, poorly fitted shoes.
Get your feet used to pounding the pavement before race day. Pick a race that lets you train outside for weeks or months, and run in bad weather too—race day could be rainy, cold, or humid.
Without a 10–12 mile weekly base, plan for about six months. Most runners train four or five days a week with at least one rest day and a long run every other week. Starting from zero? The run-walk method builds endurance while maintaining form.
A running coach can be money well spent. If not a coach, find a running friend, mentor, or support group to stay motivated. The running community is tight-knit and happy to help a rookie.
Training with music is a research-backed way to improve endurance—it lifts mood, lowers perceived fatigue, and can improve oxygen uptake and lactate clearance. Aim for 120–125 BPM on long runs and 140–145 BPM for speed work.
What you eat, when, and how much can make or break your training. Focus on portion sizes, high-quality foods, hitting macro- and micronutrient goals, and staying hydrated during workouts.
Recovery is the key to preventing injury and involves sleep, easy days, cross-training, and complete rest. Muscles need protein and amino acids to rebuild, plus carbohydrates to replenish glycogen. Pay attention to the non-running hours too.
Many runners drink too little; dehydration raises the risk of heat illness. Drink 8–16 oz before exercise and 13–26 oz per hour during, split into smaller amounts every 20 minutes. Beware over-drinking too: exercise-associated hyponatremia (low blood sodium) can progress from cramps and headache to life-threatening effects. Replenish electrolytes and aim for 30–60 g of carbohydrate per hour on longer runs.
Weightlifting and marathon training fit together better than you’d think. Strength work trains underused muscle groups, stabilizes secondary muscles, strengthens the core and arms, and reduces injury risk. Follow these steps and you’ll be ready to toe the starting line.
